We Only Benefit From The Training That We Can Recover From

Recovery for runners is often treated like an extra part of training, something to think about after the runs, workouts, and strength sessions are planned. In reality, recovery is part of what determines whether that training actually produces the adaptation you’re working for.

Training needs to create stress. That’s how we improve fitness, build strength, and increase our ability to tolerate running. But every training session also has a recovery cost, and there’s a limit to how much stress your body can absorb at one time.

You can build a very impressive training week on paper and still get less from it than expected if you can’t adequately recover between sessions. The best training dose is the one that challenges you enough to create adaptation while still allowing you to come back and do the next important session well.

Training Stress Is What Gives Your Body a Reason to Adapt

Running creates both physiological and mechanical stress. Your cardiovascular and metabolic systems respond to the demands of the workout, while your muscles, tendons, bones, and other tissues have to tolerate repeated mechanical loading.

Strength training adds another type of stress. So do hills, speedwork, longer runs, races, and higher weekly mileage.

With an appropriate dose and enough recovery, your body responds by adapting. Fitness improves, tissues become better prepared for load, and the same training stimulus can gradually become easier to tolerate.

Problems can start when the training stress keeps increasing without enough opportunity to recover from it. You may still be completing the workouts, but completing more workouts and benefiting from more workouts aren’t always the same thing.

The Same Training With More Recovery Can Produce a Different Result

One study by Parra and colleagues gives us a good example of how recovery between sessions can influence training outcomes.

Ten men completed 14 high-intensity sprint cycling sessions. One group completed the training every day over two weeks. The other completed the same 14 sessions over six weeks, with two days of recovery after each session.

Both groups showed metabolic adaptations to the training. However, the group training every day failed to improve performance, while the group with more recovery between sessions did improve.

This wasn’t a running study, and it doesn’t tell us that runners need two days off after every hard workout. But what it does demonstrate is an important training principle: the amount of work you complete is only part of the equation. How that work is distributed, and whether you can recover from it, can affect the result.

That’s important when you’re looking at your own schedule. Adding another run, another hard session, or another strength workout may provide an additional training stimulus. Although it also adds to the amount of stress you need to recover from.

Your Recovery Capacity Can Change From Week to Week

There isn’t one perfect amount of training that works indefinitely.

You might tolerate a higher training load during one part of the year and struggle with the same schedule a few months later. That doesn’t necessarily mean you’ve lost fitness. Your overall capacity can change depending on what else is happening.

Sleep, nutrition, illness, work demands, family responsibilities, travel, psychological stress, and recent training can all influence how well you recover. This is especially relevant when running has to fit around a full life. Your body is responding to the total stress load, not only the workouts on your training plan.

The training plan determines the stimulus. Recovery influences how much of that stimulus you can actually adapt to.

Sleep is Important

Sleep supports recovery, health, and performance, but athletes don’t all have identical sleep requirements. Current expert recommendations favour an individualized approach rather than prescribing one exact number of hours for everyone. 7-9 hours of quality sleep is a good guideline for adults.

What matters practically is whether you’re regularly getting enough good-quality sleep for your needs. If you’re repeatedly cutting sleep short to fit in early training, your schedule may eventually become harder to recover from.

A 5 a.m. run can work beautifully for one runner. For another runner who may work later into the evening, consistently sacrificing sleep to make that 5am run happen may become part of the recovery problem.

Fuelling is Important Too

You also need enough energy to support the training you’re doing.

This becomes increasingly important when mileage, long-run duration, intensity, or strength-training volume goes up. If training demands increase substantially and food intake doesn’t follow, recovery can suffer.

Research in female runners is particularly relevant here. In a four-week training overload study, the runners who adapted well increased their energy intake enough to maintain energy availability as training increased. The runners who became non-functionally overreached did not adequately increase their intake, and they experienced poorer performance outcomes along with changes in ovarian function.

This certainly isn’t to say that low energy availability explains every single case of fatigue. But persistent low energy, poor recovery, menstrual cycle changes, or declining performance deserve a closer look at whether you’re eating enough to support your training.

Life Stress Still Counts

Training doesn’t happen in isolation.

A busy work period, family stress, travel, illness, or several nights of poor sleep can reduce how much training you comfortably tolerate, even if the program itself hasn’t changed.

This is why good training should have some flexibility built into it. Adjusting one workout during a high-stress week is far more beneficial than abandoning your training plan altogether. Sometimes a small reduction in load is exactly what allows you to return to productive training sooner.

Do Runners Need Full Rest Days?

There isn’t a universal rule saying every runner needs exactly one or two complete rest days each week.

Training experience, mileage, intensity, strength training, injury history, and individual recovery are all part of the picture. A runner doing three sessions per week has a very different recovery profile from someone running six days per week while preparing for a marathon.

Some runners tolerate frequent running very well when most of that running is appropriately easy. Others feel and perform better with regular full rest days.

What’s important is whether your week has enough lower-stress time to recover from your harder work.

An easy run can absolutely be part of recovery between demanding sessions, but it still creates physiological and mechanical load. The same applies to strength training. If every day includes some form of meaningful training stress, you may eventually find that none of the days are particularly restorative.

Signs You May Need More Recovery

Fatigue is a normal part of training, particularly during harder blocks. Feeling tired after a long run or having sore legs after a new strength exercise doesn’t automatically mean your program is too much. It’s much more useful to monitor patterns.

Pay attention if you’re consistently noticing:

  • Easy runs feeling harder than normal
  • Heavy legs across several sessions
  • A drop in workout or race performance
  • Persistent soreness that isn’t settling
  • Poor sleep
  • Unusual daytime fatigue
  • Reduced motivation to train
  • Recurring aches or niggles
  • Menstrual cycle changes
  • Feeling run down or frequently unwell
  • Difficulty completing training you would normally handle

If several of these are showing up at the same time, review what’s changed recently. Mileage may have increased, but it could also be a combination of harder workouts, strength training, poor sleep, inadequate fuelling, and life stress.

Some of these signs, particularly persistent fatigue, menstrual cycle changes, frequent illness, declining performance, or ongoing pain, can have causes beyond training and recovery. If they’re persistent, worsening, or unusual for you, check in with an appropriate healthcare professional rather than assuming you simply need more rest.

How to Adjust Your Training When Recovery Is Falling Behind

You don’t necessarily need a complete week off every time you feel tired. Often, a smaller adjustment is enough.

Depending on what’s going on, you might:

  • Shorten an easy run
  • Reduce the volume of one hard workout
  • Move or shorten a strength session
  • Replace a workout with easy running
  • Take a complete rest day
  • Avoid adding another training variable that week
  • Prioritize sleep for a few nights
  • Make sure your food intake reflects your current training demands

Strength training is particularly worth considering when you look at total training load. It can be very beneficial for runners, but it still needs to fit around the demands of your run program. Recovery for Runners Doesn’t Need to Be Complicated

There are plenty of products marketed to runners for recovery: compression garments, massage guns, cold therapy, supplements, boots, rollers, and more.

Some may feel good, and individual runners may find certain strategies helpful. A 2024 umbrella review looking specifically at endurance athletes found that no single recovery strategy consistently improved recovery across the available evidence.

That makes the basics a pretty good place to put your attention first, and they’ll save your wallet too.

An appropriate training dose, enough food, adequate sleep, sensible placement of hard and easy sessions, and adjusting training when your capacity is temporarily lower will go a lot further in helping your recovery than the latest trendy gadget.

The Bottom Line

Progress requires training stress. If the stimulus is too small, there’s little reason for the body to adapt. If the total stress repeatedly exceeds what you can currently recover from, piling on more work may give you diminishing returns.

Your ideal training load will change throughout the year. Race preparation may allow for more training during one block, while illness, poor sleep, work stress, or a busy stretch of family responsibilities may temporarily reduce what you can tolerate.

The goal is to keep applying enough stress to move forward while leaving enough capacity to absorb the work you’ve already done.

You can only benefit from the training that you can recover from.
